Is the 2:1:1 ratio (Leucine:Isoleucine:Valine) of ICO BCAA optimal for muscle recovery?
The 2:1:1 BCAA ratio is the reference ratio, modeled on the natural composition of BCAAs in muscle proteins and high-quality dietary proteins. Leucine (2 parts) is the key amino acid for activating the mTORC1 pathway and stimulating muscle protein synthesis (MPS) — a dose of 2-3g of leucine per intake is the activation threshold identified by Norton et al. Isoleucine promotes glucose uptake by muscles (partial insulin-mimetic effect). Valine contributes to muscular energy synthesis. Higher leucine ratios (4:1:1 or 8:1:1) may potentially improve mTOR activation, but the deficit in isoleucine and valine may reduce other benefits. The 2:1:1 ratio remains the best documented.
Are BCAAs really necessary if you consume enough whey protein after training?
This is one of the most debated questions in sports nutrition. Jager et al. (JISSN, 2017) conclude in their position review that BCAAs alone do not stimulate MPS as effectively as complete proteins, because the other essential amino acids (EAAs) are missing. If you consume 25-35g of whey post-workout (which naturally contains 5-7g of BCAAs including 2-3g of leucine), adding separate BCAAs provides only a marginal benefit. However, ICO BCAAs have their use in specific contexts: fasted training (anti-catabolic protection without excess calories), between meals to maintain amino acid flow, or during long sessions (>60-90 min).
When is it best to take ICO BCAA: before, during, or after training?
The optimal timing for BCAAs depends on the goal. Before training (30 min): anti-catabolic protection, particularly useful when fasted or strictly cutting. During training (intra-workout): maintaining aminoacidemia during prolonged efforts (>60 min), reducing central fatigue (leucine and valine reduce the synthesis of serotonin, a precursor of fatigue). After training: contributes to starting recovery if you cannot have a protein meal immediately. In practice, an intra-workout or pre-workout intake is often the best investment. Post-workout intake is redundant if you take a whey shake within the following hour.
Are ICO BCAAs suitable for endurance athletes, or are they reserved for bodybuilding?
BCAAs offer specific benefits for endurance sports. During long-duration efforts (>90 min), BCAAs (notably leucine and valine) are oxidized directly in the muscle as an energy substrate, sparing glycogen. In addition, BCAAs (especially leucine and valine) compete with tryptophan for entry into the brain via the blood-brain barrier; high BCAA levels reduce cerebral serotonin synthesis and delay the perception of central fatigue (Newsholme's central fatigue theory). This effect is beneficial for marathon running, long-distance cycling, or triathlon.
Can ICO BCAA be consumed during a cutting phase without breaking an intermittent fast?
This is a genuine nutritional debate. Technically, amino acids (including BCAAs) trigger an insulin response and activate anabolic pathways (mTOR), which breaks the metabolic fasting state. If your intermittent fasting targets ketosis or autophagy (16:8 or 24h fasting), BCAAs during the fasting window will reduce these specific effects. However, for simple muscle definition (without a strict metabolic fasting goal), BCAAs during fasted training are beneficial for limiting catabolism without significant caloric intake (4 kcal/g, or about 40 kcal for 10g of BCAAs, easily compensated for).
How much ICO BCAA should be taken per day, and is there a risk of overdosing on branched-chain amino acids?
The doses used in clinical studies range from 3 to 20g of BCAAs per day, with no sign of toxicity in healthy populations. EFSA has not defined a safety limit for dietary BCAAs, given the centuries-long experience of consumption through animal proteins. In practice, 5 to 10g per intake (1 to 2 times per day) is the optimal usage window. A significant and chronic excess of leucine (>4-5g/intake) can theoretically unbalance the plasma concentrations of other amino acids (tryptophan, phenylalanine) through competition at the transporter level, but this effect is anecdotal at usual supplementation doses.
