What is the difference between omega-3, omega-6 and omega-9, and which should athletes prioritize supplementing?
Omega-3 (alpha-linolenic acid, EPA, DHA): anti-inflammatory, cardiovascular, neuroprotective. The Western diet is chronically deficient in omega-3. Recommended supplementation: 2-3g/day of EPA+DHA. Omega-6 (linoleic acid, arachidonic acid): pro-inflammatory in excess. The modern diet contains it in excess (sunflower oil, soybean oil, processed foods). No need to supplement. Omega-9 (oleic acid): monounsaturated, cardioprotective. Abundant in olive oil and avocado. No supplementation needed with regular olive oil consumption. Conclusion: omega-3 (EPA+DHA) is the only one to systematically supplement in order to rebalance the omega-6/omega-3 ratio, typically 15-20:1 (vs an optimal 4:1).
Does omega-3 supplementation really improve muscle recovery and reduce DOMS after training?
Yes, solid clinical evidence supports the effect of omega-3 on muscle recovery. Smith et al. (Am J Clin Nutr, 2011) show that 4g/day of EPA+DHA increase muscle protein synthesis by 19% in synergy with insulin and leucine. Philpott et al. (Eur J Sport Sci, 2018) confirm a reduction in DOMS and better functional recovery with omega-3. EPA is the main anti-inflammatory active (inhibits pro-inflammatory prostaglandins PGE2 via the COX-2 pathway); DHA supports muscle cell membranes. For athletes with closely spaced training sessions, 2-4g of EPA+DHA/day is a recommended base supplementation.
